Healthy Energy Balls Recipe

Carbs are necessary and awesome. You should eat them in the morning, before and after working out, and even before bed.

"What??? Did he just say eat carbs?" (Cue shot of cursor moving to unsubscribe from blog)

For those of us who train. Yes, I said train. Soccer Moms in the Hamptons workout but if you are a runner, triathlete, competitive lifter, crossfitter, Adventure Racer, or even Insanity in your living room doer, you need carbs and protein both to prep for your training and then rebuild after.

That being said, your options should not be limited to processed poison like Muscle Milk or a sugary mess like a Cliff Bar. Save some money and ingest nutritious whole foods while making your pre and post workout snack one that would make the judges on Chopped exclaim, "Bravo, the blend of nuttiness from the cashews and the butteryness of the coconut flakes is like a symphony of deliciousness and the dusting of the cocoa powder makes the plate pop and my taste buds dance."

Healthy Energy Balls Recipe

Ingredients:

Ten dates
One cup of raw pecans
Heaping teaspoon of organic cocoa powder
Dried coconut shreds (optional)
Raw cashews (optional)
Goji berries (optional)

Directions:

1. Soak the dates in water. If you think to do this an hour or more in advance, it's fine to use room temperature water. If you're pressed for time and only have a few minutes for soaking, use hot water. The idea is to soften the dates so that they are easily blended into a soft paste.
2. Measure out a cup of raw pecans and put them in a food processor. A strong blender might also work, but for this recipe, a food processor works best.
If you have trouble digesting nuts, soak them in water overnight, strain, and dry with a towel before proceeding.
3. Process pecans on low or using a pulse setting until they're nicely ground. You don't want to make pecan butter here - you're looking for nicely ground pecans.
4. Add a heaping teaspoon of quality cocoa powder. If you don't enjoy chocolate, it's fine to skip this step.
5. Blend or pulse for another few seconds to bring ground nuts and cocoa powder together.
6. Add six soaked and mildly crushed dates to the mix. It's best to add a little water to this recipe to create proper texture.
A good way to add just enough, but not too much water is to lightly shake the dates as you get them out of their bowl of water, give them a gentle mush with your fingers, and add them slightly wet to the ground pecans.
7. Process on low or use the pulse setting until the dates and pecans become together into one mass.
You want the texture to be such that you can pinch off teaspoon-size chunks and roll them up with your palms into bite-size balls. If need be, add another mushed up date or two, but always be conservative in adding extra dates, as once the mixture gets too moist, it's very difficult to fix by adding more nuts.
8. For some variety, roll balls in dried coconut, cocoa powder, and consider adding raw nuts and dried berries on top before serving.

June's Shut Up and Pull Up Challenge



What do you get when you mix a Tropical Storm, 5th Generation iPod with limited storage space, and the current World Record Holder in Slalom Water Skiing? Ding, ding, ding, you guessed it! An independent expository video that will generate at least 36 youtube hits.

In this video, we are explaining our monthly challenge with our members. It deals with increasing their STRICT pull up max by 30-40% within a month. If you pause at just the right time and don't want to hear me talk you can see the programming for the 1st week without having to watch the demonstration.

We aid our members in reaching the goal we designated for them by creating a 3 day a week pull up program.

We will post this program weekly for the 4 weeks they do it for.

Week 1 is as follows:

Week 1

Day 1-Volume (Monday): 30 Pull Ups in least amount of sets possible. If you can do over 20 unbroken then make that number 40. Make sure to log the number you do each set, what band you used if any, and absolutely rest at least 45 seconds to a minute between sets.

Day 2-Negatives (Wednesday): 10X1 Negatives with a 5-0-0-3 Tempo. You will jump up and put your chin over the bar so there is no concentric phase (muscle contraction phase), you will then hold at the top for 3 seconds, then in the eccentric phase (muscle lengthening phase) you will lower yourself down for 5 seconds, when you reach the bottom jump down. That is one rep. Do 10 sets with 1 minute between sets. Each rep should be challenging so add weight to your body if needed and if you can't hold the recommended time then use a band that challenges you.

Day 3-Volume (Friday): So this is the portion of the video where we ran out of space on the iPod. On this day you will do 2 Max effort sets of Pull Ups, Chin Ups, Close Grip Pull Ups, Off Set Grip (One hand forward and one back) and then switch hands and do it the other way for your second Off Set Grip set. Do each max effort set once with a minute rest between sets and then do it one more time.

Bulgarian Split Squats

Holy cleans guys! Jimmy and I were astounded...yes, astounded by the level of proficiency shown today in the clean. All of your hard work is paying off and we couldn't be more proud!

Tomorrow we have Bulgarian Split Squats. These tricky little single leg squats will be easy for all you Bandit Loop ninjas so get excited!

Jacked Up Front Rack



What a day! Day two of this week has brought us tons of pull ups PR's, two Birthday's, and our second day of our new Barbell Club. Those of you participating in the Barbell club have looked incredible so far. The proficiency of your lifts are incredible to this point.

We are sweeping the barbell back, activating our glutes, being patient during the second pull, and we even had a newbie (Summer Mahr) not only PR on her Clean but then she managed to split jerk that sucker overhead. Isn't it funny what a little technique and peer pressure can do for you?

Tomorrow will be an active rest day for our Barbell Club so come in, mobilize, tenderize, smash, and turn those knotted up muscles into melted butter before you get in a lil' cardio session.

For the rest of you, prepare for a day of variety. KB complexes, Pendlay Rows, Strict Presses, and even some front squat EMOM's are all on the docket. Speaking of Front Squats, everyone check out K-Star's Mobility WOD on "ungluing" tight wrists and forearms.

New Strength Work - Barbell Club

When you come in today (which I hope all of you will) you will see two different workouts on the board. Starting today, we will be posting our normal programming AND a strength biased workout (which we will call the Barbell Club). The Barbell Club will be 4 days a week (M/T/TR/F) and will contain:
  • More Olympic Lifting and much heavier weights
  • Heavier Power Lifting - squats/deadlifts/etc
  • NO Met-Con! (No workout after the strength)
The strength section is for those of you who want to:
  • Throw heavy weights around, rest, and repeat.
  • Focus more on their Olympic Lifting and cool stuff like that
  • See bigger strength gains and basically become a boss
One note on this!! You can not, I repeat, you can not do both the Strength and Normal programming in the same day! It is either/or.

Proper Pull Up Mechanics



We may not be a CrossFit and we may not promote kipping pull ups or butterfly pull ups as a strength builder but what we do promote is good sound teaching, proper mechanics, stable body positions, and pull ups that would make a Chinese rock climber proud.

Kelly Starrett, Mobility Guru, and author of Supple Leopard, is a freak when it comes to recognizing inefficiencies in the body and "broken positions." That is why he is coming to you through the power of blogs and youtube today with some rock solid teaching.

I wanted to share this video so we can hammer back in the ideas that Cale and I try to preach when doing pull ups. Kelly has some incredible tips and if his PhD isn't enough credibility then maybe the fact that he can knock out perfect pull ups in Gucci jeans and polo will suffice as justification for a 6 minute life changing video.

With your new found knowledge, we will dive into next week and begin our new challenge. This challenge is a bit different. Instead of each person having to hit a certain rep count by month's end, we will record your pull up max on Monday or whenever you come in next week and then Cale and I will give you a new PR goal that you must hit by or on the last day of the month. We will give each person a training plan to help you reach that goal and will also assist you in developing proper pull up mechanics to aid in efficiency in the movement and safety throughout the movement so your joints and tendons will be as happy as you are when you win that sick t-shirt.
